🦶 PRO ANKLE CHALLENGE

Your movement starts from the ground up.

We train speed. Strength. Endurance. Coordination. Jumping. Sprinting. Change of direction.

But how much time does a young athlete deliberately spend developing their toes, feet and ankles?

Very often — almost none.

And yet, the foot is one of the main points of contact between an athlete and the ground.

🏃 Running.
⚡ Sprinting.
🦘 Take-off.
⬇️ Landing.
🔄 Change of direction.
⚖️ Balance.

All of these depend on how we interact with the ground.

Running can be viewed as a continuous movement cycle in which the body repeatedly supports and transfers itself from one leg to the other.

At one moment, one leg has to accept the load.

At the next, it has to produce force and move the body forward.

And this happens again and again.

The foot and ankle are part of this system with every step.

That is exactly why I created Pro Ankle Challenge.

⚡ 28 days to feel, understand and develop your foundation.

🏃 Not just for footballers. For athletes.

Pro Ankle Challenge is not only a football program.

It is a 4-week progressive foot and ankle development program for young athletes whose sports involve running, sprinting, jumping, landing or changing direction.

⚽ Football / Soccer
🏀 Basketball
🏐 Volleyball
🏃 Track & Field / Running
🎾 Tennis
🤾 Handball
🏸 Badminton
🏑 And many other sports.

My personal experience comes from professional football.

But your toes, feet and ankles are not only important for football players.

If you run, jump and land on your feet, your feet are part of your athletic movement.

🧱 Why start with the foundation?

No building can stand without a solid foundation.

In sport, we shouldn't focus only on the biggest muscles or the most visible movements.

💪 We train strength.
⚡ We train speed.
🏃 We train sprinting.
🦘 We train jumping.
🔄 We train change of direction.
⚽🏀🏐 We train sport-specific skills.

But underneath all of that are:

TOES → FOOT → FOOT ARCH → ANKLE → LOWER LEG

And only then do we continue upward through the rest of the body.

The goal of Pro Ankle Challenge is to give a young athlete four weeks of focused attention on this often-overlooked foundation.

🎯 Dedicate one month of your athletic journey to your feet.

This is one of the core ideas behind the entire program.

I believe every young athlete can benefit from dedicating at least four weeks of their athletic development to truly getting to know their toes, feet and ankles.

Not because 28 days will turn you into a super athlete.

Not because you need to learn 100 complicated Instagram exercises.

And not because one program can solve every possible problem an athlete may face.

But so that a young athlete can say:

“I know how my toes move.”

“I understand what my foot arch does.”

“I know how to activate my feet before training.”

“I know exercises for my calves and lower legs.”

“I understand the fundamentals of a controlled landing.”

“I know what I can do on a recovery day.”

That is much more than simply completing 28 workouts.

It is knowledge about your own body.

🦶 Why the foot and ankle?

The foot isn't simply a part of the body that we put inside a sports shoe and forget about.

It is a complex biomechanical structure in which bones, joints, muscles, tendons and ligaments work together.

The foot and ankle need to be able to:

✅ adapt to contact with the ground;
✅ provide and control movement;
✅ contribute to balance;
✅ help manage load;
✅ contribute to force transfer;
✅ work together with the knee, hip and the rest of the body.

That is why the program doesn't isolate one muscle and pretend that strengthening it will solve everything.

We look at the system.

From the toes and foot to the ankle and lower leg — and then into controlled athletic movement.

📈 From your toes to athletic movement

The program is not a random collection of exercises.

All four weeks follow a clear progression:

1️⃣ FEEL IT

Feel and understand your foundation.

During the first week, we begin with things that may initially seem very simple.

Toes. Foot arch. Ankle movement. Lower leg. Balance.

You will learn to control your toes, activate your feet, become more aware of your contact with the ground, and pay attention to areas you may never have consciously trained before.

First, feel it.

2️⃣ CONTROL IT

Learn to control it.

Once we begin to understand the foot, we introduce more strength and stability.

We work on:

💪 calves;
🦵 lower-leg musculature;
🦶 foot and ankle control;
⚖️ balance;
🏋️ athletic positions;
⬇️ controlled landing fundamentals.

The foot begins to connect with the rest of the body.

Feeling it is the beginning. Now learn to control it.

3️⃣ REBOUND IT

Absorb force and return to movement.

During the third week, the foundation becomes more dynamic.

We introduce simple and controlled plyometric work:

⚡ pogo exercises;
⚡ quicker ground contacts;
⚡ rhythm;
⚡ elasticity and spring;
⚡ landing → absorbing load → rebound.

We are not trying to jump as high as possible or make every exercise unnecessarily complicated.

The priority is movement quality and control.

4️⃣ USE IT

Use it in movement.

During the final week, we connect what you have learned.

Toes → foot → ankle → lower leg → balance → landing → rebound → movement.

The goal isn't simply to make everything “harder” during the final week.

The goal is to teach the athlete how the foundations developed throughout the program connect to athletic movement.

FEEL IT → CONTROL IT → REBOUND IT → USE IT

💪 What will an athlete develop during the 28 days?

Throughout the program, we systematically work on several interconnected abilities.

🦶 Toe control and mobility

Learn to consciously move and control your toes and pay attention to a part of the body many athletes rarely train directly.

🏗️ Foot arch control

Learn to feel your foot position and develop awareness of stable contact with the ground.

🔄 Ankle mobility

Work on controlled movement and range of motion.

💪 Ankle and lower-leg strength

Train the calves and the muscles surrounding the lower leg and ankle.

⚖️ Balance and stability

Progress from basic balance to controlled single-leg work.

⬇️ Landing

Learn the fundamentals of accepting load with control through the foot, ankle, knee and hip.

⚡ Elasticity and rebound

Gradually experience pogo and rebound-based movements.

🧠 Body awareness

The athlete doesn't simply copy an exercise.

They begin to understand:

What am I doing? What am I feeling? Why am I doing it?

For a young athlete, I believe that understanding is extremely valuable.

🧠 This is NOT simply a list of exercises for 28 days.

There are thousands of foot and ankle exercises on YouTube, TikTok and Instagram.

The problem isn't a lack of exercises.

The problem is a lack of structure and progression.

The goal of Pro Ankle Challenge isn't to show you something new every day simply to keep things looking interesting.

Quite the opposite.

Fundamental exercises intentionally return throughout the program.

Why?

Because an athlete doesn't need 300 exercises they won't remember a month later.

It is far more valuable to:

✅ learn a smaller number of quality exercises;
✅ understand why they matter;
✅ repeat them consistently;
✅ learn how to perform them with control;
✅ and know when to use them in the future.

Simple. Fundamental. Repeatable. Useful.

🔥 ACTIVATION → TRAINING → RECOVERY

Pro Ankle Challenge isn't simply “do the exercises and you're done.”

An athlete should understand the entire process.

🔥 ACTIVATION

Throughout the program, we build a foot and ankle activation routine.

After completing the challenge, you can continue using it before:

🏃 running;
⚽ football / soccer;
🏀 basketball;
🏐 volleyball;
🏋️ strength training;
⚡ sprinting and jumping sessions.

The goal is to activate and prepare the feet and ankles for the work ahead.

💪 TRAINING

After activation comes the main work of the day according to the program's progression.

Strength. Control. Stability. Balance. Landing. Rebound.

🧘 RECOVERY

The program also includes dedicated active recovery days.

Mobility. Self-massage. Foam rolling. Toe mobility. Foot and ankle movement.

Because athletic development doesn't happen only while you are training.

Recovery is part of training.

🎒 What will you take with you after 28 days?

This is one of the most important parts of Pro Ankle Challenge.

The goal isn't to reach Day 28, press:

COMPLETED ✅

...and forget everything.

I want you to finish these four weeks with:

🦶 a better understanding of your toes and feet;
🧠 greater awareness of your own body;
🔥 a ready-to-use activation routine;
🧘 recovery exercises;
💪 fundamental foot, ankle and lower-leg strengthening exercises;
⚖️ principles of balance and stability;
⬇️ fundamental landing concepts;
⚡ simple elasticity and rebound exercises;
📚 an exercise library you can return to;
🎯 and an understanding of how to integrate this work into your sport in the future.

The program ends. The knowledge stays.

That is what I believe a good development program for a young athlete should provide.

👤 Why did I create Pro Ankle Challenge?

This program didn't come only from textbooks or theory.

It is closely connected to my own journey.

During my professional football career, I injured my ankles multiple times.

One of the most serious injuries was a broken ankle, and my professional football career ended earlier than I had planned.

After my professional career, there was a very long period when I essentially didn't run.

Approximately 11 years passed.

Later, as I became a coach and started working more closely with children and young athletes, I began studying movement fundamentals much more deeply.

🦶 Foot function.
🧠 Biomechanics.
🏋️ Squat technique.
⬇️ Landing mechanics.
⚡ Plyometrics.
🏃 Running technique.
⚖️ Balance and movement control.

And something interesting happened.

While teaching these fundamentals to young athletes, I started teaching them to myself again.

I began working consistently on my feet.

My toes.

My ankles.

Movement quality.

Strength.

Running mechanics.

Progressive loading.

And today, at 39 years old, I am running, training and playing football again.

I am not saying that one foot exercise or one training program is the reason I was able to run again.

The human body and returning to sport are far more complex than that.

But this process completely changed the way I think about how important it is to teach movement fundamentals early.

And I often think:

“I wish someone had taught me all of this when I was 12, 14 or 16 years old.”

That thought became Pro Ankle Challenge.

It is a program I wish I could have given to my younger self at the beginning of my athletic career.

❤️ Not a promise that you will never get injured.

I want to make this very clear.

Pro Ankle Challenge is not a medical treatment or rehabilitation program.

And I cannot promise that someone who completes it will never suffer an ankle injury.

There are no guarantees like that in sport.

But we can do something very logical:

👉 develop strength;
👉 develop control;
👉 work on mobility;
👉 train balance;
👉 learn landing fundamentals;
👉 prepare the body for training;
👉 and educate young athletes about their own bodies.

In my view, that is work worth doing.

🏠 Where can I train?

Almost anywhere.

🏠 At home.
🏟️ At the stadium.
🌳 Outdoors.
🏋️ In the gym.
🔥 Before your regular sports training.
🧘 As a separate supplementary session.

The program requires only minimal equipment, and most sessions take approximately 25–30 minutes.

Pro Ankle Challenge isn't designed to replace your sport-specific training.

It is supplementary work for your athletic foundation.

🏃 Who is Pro Ankle Challenge for?

Young athletes.

Not only footballers.

Athletes who:

🏃 run;
⚡ sprint;
🦘 jump;
⬇️ land;
🔄 change direction;
⚖️ balance on one leg;
💥 absorb and produce force in contact with the ground.

Football / Soccer. Basketball. Volleyball. Track & Field. Running. Tennis. Handball. Badminton. And many other sports.

If running is part of your sport, your feet are part of your athletic foundation.

👨👩👦 A question for parents

If your child has already been involved in sport for several years, ask yourself one question:

Have they ever dedicated four weeks to systematically learning about and developing their toes, feet and ankles?

Not simply putting on their sports shoes.

But actually understanding:

How do my toes move?

What is my foot doing?

How do I control my ankle?

How do I balance on one leg?

How do I land?

How do I prepare my feet for training?

What can I do after training to recover?

If the answer is “no”, perhaps these 28 days are the right time to do it.

What the professionals say

Raivis Hščanovičs

Raivis Hščanovičs

Former professional footballer with MLS experience

"Ankle injuries were the biggest challenge I faced during my youth football career. Unfortunately, I don't recall any coach paying close attention to this: the importance of the foot and ankle, running technique, and specialized exercises for strengthening them. I had to end my professional football career at the age of 26 precisely after a foot fracture."
Jānis Ikaunieks

Jānis Ikaunieks

Latvian National Football Team and RFS player

"All shots, passes, and ball control start from the foot. Your ankle is your main support on the field. When it is strong, you have much better stability, quicker and more confident changes of direction, a stronger push-off, and more precise ball control. Most importantly, a strong ankle significantly reduces the risk of injury and allows you to play without fear of giving your all in every play."
Aleksandrs Cauņa

Aleksandrs Cauņa

Former Latvian national team and CSKA Moscow player

"Regarding my experience, I would always prioritize weight control and nutrition. Even a small weight gain (just 500g) can significantly increase the load on the feet and ankles, which rapidly increases the risk of injury. Secondly, I would definitely mention a complete diagnosis and a patient recovery process. You should never rush back onto the field too quickly – it almost always leads to recurrent problems. Recurrent foot and ankle injuries were one of the main reasons why I was unable to fully realize my potential on the football field. Therefore, I strongly advise all young footballers to pay attention to strengthening their ankles and feet to reduce the risk of potential injuries."
Mihails Koņevs

Mihails Koņevs

One of the most decorated Latvian football coaches

"In my youth, I sustained many injuries that led to chronic foot and ankle problems. At the time, I had the potential to become a good footballer; in Latvia, I was even considered one of the strongest midfielders in my age group. However, these chronic foot and ankle injuries prevented me from fully realizing my potential. Now, working as a coach, I see very clearly that strong and healthy feet and ankles are one of the main prerequisites for a young footballer to build a sustainable professional career. Without them, it is extremely difficult to reach a high level. Therefore, I strongly recommend that all young footballers with serious ambitions pay increased attention to this aspect from an early age."
Kristaps Grebis

Kristaps Grebis

"While I didn't have many foot and ankle injuries during my career, I understood very well the importance of strong feet and ankles. Everything in football starts from the ground up. When your ankle is weak, you unconsciously hold back during changes of direction and landings. This takes away confidence and speed. If I had started intentionally training my feet and ankles earlier, I am sure I would have had more power and stability on the field. It truly is the foundation for the entire game."
Guntars Silagailis

Guntars Silagailis

"Rēzekne" team head coach / former professional footballer

"As a former professional footballer and now a youth coach, I've seen the same scenario many times – young players train their thighs and calves a lot, but almost no one trains their feet and ankles. During my career, my ankle was never my biggest weak point, but the more I played, the clearer I understood – everything starts from the bottom. When your ankle and foot are strong, you have completely different confidence when changing direction and landing. This gives you the freedom to play without fear and at full power. I am convinced that targeted foot and ankle training is one of the smartest things a young footballer can do for their development."
